Vitamins and Minerals: When They Matter

Vitamins and minerals are essential micronutrients, but supplementation is most valuable when actual intake is insufficient. Supplementing nutrients you are already getting adequately from food typically provides no additional benefit.

Vitamin D: Deficiency is common in populations with limited sun exposure, those who work indoors, and those living at higher latitudes. Vitamin D supports bone health, immune function, and may influence muscle function and recovery. The 1,000–2,000 IU daily range is appropriate as general supplementation for most people with limited sun exposure. Higher doses should ideally be guided by bloodwork.

Magnesium: Many adults consume less magnesium than recommended through diet alone. Magnesium is involved in over 300 enzymatic processes including muscle and nerve function, protein synthesis, and sleep regulation. Glycinate and malate forms are better tolerated digestively than oxide. Most supplementation falls in the 150–350 mg elemental magnesium range.

Zinc: Deficiency impairs immune function, protein synthesis, and hormone production. Athletes and those with higher sweat losses may have increased zinc needs. Most people do not need zinc supplementation if they eat adequate animal protein. Excess zinc supplementation can deplete copper.

Multivitamins: Multivitamins are useful as nutritional insurance during aggressive cuts, when food variety is limited, or when total food intake is substantially below normal. They are not substitutes for nutrient-dense food. The risk with multivitamins is unintentionally duplicating ingredients from other standalone supplements. Check all labels if adding a multivitamin to an existing stack.

Iron: Iron is critical for oxygen transport, energy production, and recovery. Deficiency is common in female athletes and individuals with limited red meat intake. However, iron supplementation without confirmed deficiency from bloodwork carries meaningful risk. Iron accumulation in tissue is difficult to reverse and can cause serious harm over time. Do not supplement iron casually.

Omega-3 fatty acids (fish oil): Omega-3s support cardiovascular health, joint comfort, and inflammatory balance. They are most relevant for people with low oily fish intake. Two to three servings of fatty fish per week provides adequate omega-3 for most people. Otherwise, 1–2 g of combined EPA and DHA daily from a quality fish oil is a reasonable supplement.

B vitamins: B12 is specifically important for vegans and vegetarians who avoid animal products, as it is found almost exclusively in animal-derived foods. Most omnivores with varied diets meet B vitamin needs without supplementation.
