How Daily Activity Affects Calories
Most people underestimate how much daily activity outside the gym affects total calorie expenditure. The standard activity multipliers (sedentary through extremely active) are useful approximations, but they blend together very different activity profiles under a single number.
The detailed activity model breaks maintenance down into separate components:
Basal Metabolic Rate (BMR): The calories your body burns at rest to maintain basic physiological function — breathing, circulation, organ function, cell repair. This is calculated from your weight, height, age, and sex using established formulas. It does not include any movement or exercise.
Job Activity: Physical demands of your occupation add calories on top of BMR. A desk job adds little. A manual labor job can add 25–35% of BMR per day. This is a large and often underappreciated variable. Two people with identical gym schedules can have meaningfully different daily needs if one has a physically demanding job.
Step Activity: Walking burns calories proportional to bodyweight and distance. The formula estimates activity above a baseline of approximately 3,000 steps (essentially unavoidable low-level movement). Every additional step above that baseline contributes additional energy expenditure. Step count is one of the most underrated determinants of daily calorie burn for non-athletes.
Lifting: Resistance training burns fewer calories during the session itself than most people assume. MET values for weight training are moderate (approximately 5 METs). A 60-minute lifting session for a 180 lb person burns roughly 300–350 calories. The primary value of resistance training for body composition is not calorie burn — it is the anabolic stimulus for muscle retention and growth.
Cardio: Cardiovascular exercise burns calories during the session at rates that scale with intensity and bodyweight. Low-intensity cardio (walking pace, easy cycling) uses approximately 4–5 METs. Moderate cardio (jogging, elliptical) uses 6–8 METs. High-intensity work (HIIT, sprinting) uses 9–12 METs.
Sports: Court sports, field sports, martial arts, and similar activities typically use 6–10 METs depending on intensity. They vary more than steady-state cardio because of intermittent efforts, rest periods, and skill-dependent intensity variation.
Thermic Effect of Food: Digesting and processing food requires energy — approximately 8–10% of total calorie intake. This is not user-adjustable but is included in the component model to produce a more accurate total maintenance estimate.
When these components are summed, the result is often similar to the standard multiplier approach for most lifters. The value of the detailed model is when your profile is unusual: high step count combined with a sedentary job, or heavy cardio volume on top of a physically demanding job. In those cases, the standard multiplier can significantly over- or under-estimate maintenance.
