How Macro Targets Are Calculated
Macros are calculated in a specific order: protein first, fat second, and carbohydrates last from remaining calories.
Protein is set based on bodyweight and goal. Cuts use approximately 1.0 g per pound to protect muscle during a deficit. Maintenance uses around 0.9 g per pound. Bulks use 0.8–0.85 g per pound since the surplus itself helps protect muscle. Higher protein during a deficit is one of the most reliable ways to reduce lean mass loss.
Fat is set at approximately 0.3 g per pound of bodyweight, with a minimum floor of 40 g per day. Fat is essential for hormone production, fat-soluble vitamin absorption, and overall health. Dropping dietary fat too low — particularly in aggressive cuts — can affect recovery and hormone function. The floor ensures this does not happen.
Carbohydrates fill the remaining calorie budget after protein and fat are accounted for. Carb calories equal total calories minus protein calories minus fat calories, divided by four. Carbohydrates are not essential the way protein and fat are, but they are the primary fuel source for high-intensity training. When calories are very low, carbs may drop near zero — which is a sign the deficit is aggressive enough to warrant review.
These targets are starting points, not fixed rules. Some people prefer slightly higher fat and lower carbs. The most important variable is total calorie intake, with protein being the most critical macronutrient to hit consistently.
