Recovery Supplements and Sleep Support
Sleep quality is more important than any sleep supplement. No supplement compensates for consistently short or disrupted sleep. The supplements below can support sleep as part of a broader recovery approach — they are not replacements for sleep hygiene, consistent bedtimes, reduced light exposure before bed, or managing caffeine timing.
Magnesium glycinate: Magnesium plays a role in nervous system regulation and sleep onset. Users with lower magnesium intake — which is common — may notice improved sleep quality from supplementation. It is not a sedative. Doses of 150–350 mg of elemental magnesium are typical.
L-theanine: An amino acid found naturally in green tea. It promotes relaxation without sedation and is commonly used to reduce caffeine-related anxiety and jitteriness when taken together with caffeine pre-workout. It may support sleep onset by reducing mental arousal. Doses of 100–200 mg are common. It is generally well tolerated.
Melatonin: Melatonin is a hormone involved in signaling the body's circadian rhythm. It is most useful for sleep timing — shifting when you fall asleep — rather than directly increasing sleep depth or duration. Low doses of 0.3–1 mg are often more effective than higher doses for improving sleep onset. Higher doses (5–10 mg) can cause grogginess and disrupt natural melatonin production over time with chronic use.
Glycine: Some evidence supports glycine before bed for improving sleep quality and reducing fatigue. Three grams before bed is a common protocol. It is generally well tolerated. Glycine is also a component of collagen, so users taking collagen peptides receive some glycine from that source.
Ashwagandha: Some evidence supports ashwagandha for reducing perceived stress and improving sleep quality in stressed individuals. It is not appropriate during pregnancy, and caution is warranted with thyroid conditions, liver concerns, sedative medications, or autoimmune conditions. Product quality and standardization vary widely across brands.
Caffeine timing is one of the most practical recovery levers available. Caffeine has a half-life of approximately five to seven hours for most people. Pre-workout caffeine taken four to six hours before bed can substantially impair sleep architecture — including slow-wave sleep and REM duration — without necessarily causing difficulty falling asleep. Shifting pre-workout intake earlier or reducing dose in the afternoon can have a meaningful positive effect on recovery without requiring any supplementation.
