Protein, Creatine, and Pre-Workout Basics

These three categories cover the majority of supplement spending for most lifters and are worth understanding clearly before purchasing.

Protein powder:
Protein powder is a convenient food, not a special supplement. It provides the same amino acids as protein from chicken, eggs, or beef. It has no unique anabolic properties beyond its protein content. It is useful when total daily protein intake is difficult to reach through food alone, when appetite is low during a cut, or when meal preparation time is limited. Whey concentrate is the most cost-effective form. Whey isolate is lower in lactose and slightly leaner per gram, making it better for lactose-sensitive users or strict cuts. Casein digests slowly and is often used before bed or between widely spaced meals. The form of protein matters far less than total daily intake. If you are consistently hitting 0.8–1.0 g per pound through food, protein powder adds nothing.

Creatine:
Creatine monohydrate is among the most studied supplements available and consistently improves high-intensity performance, training volume, and lean mass outcomes over time. It works by increasing phosphocreatine stores in muscle, which supports ATP regeneration during short, intense efforts. Monohydrate form is the reference standard — more expensive forms (buffered, ethyl ester, hydrochloride) have not been shown to outperform it. The standard dose is 3–5 g per day. Loading phases are not necessary. Timing does not matter meaningfully. It takes several weeks of daily use to saturate muscle stores. Some users gain one to three pounds of scale weight from intramuscular water retention — this is normal and expected.

Pre-workout:
Pre-workout products range from simple caffeine pills to complex blends. The most useful ingredient in most pre-workouts is caffeine, which has strong evidence for acute performance improvement. Other common ingredients — citrulline, beta-alanine, tyrosine, taurine — have varying levels of evidence and must be present at clinically studied doses to matter. Many pre-workouts underdose these ingredients. Citrulline requires approximately 6–8 g to produce meaningful pump effects. Beta-alanine requires 3.2–6.4 g daily, split across doses, to saturate muscle carnosine. Check ingredient amounts on the label — proprietary blends that hide individual doses are less reliable.

Caffeine dose and timing are the most practically important pre-workout variables. Caffeine has a half-life of approximately five to seven hours. Taking 200 mg at 2 PM means approximately 100 mg is still active at 9 PM, which can meaningfully impair sleep quality even if you fall asleep without difficulty. The impairment to sleep architecture occurs at levels below what most people would consciously notice.
